Now what further complicates this is I would like to burn my SWUs on a J-F upgrade. Would I more likely clear into F on the AA or BA option for 2 pax (Sunday evening in August)
Contemplated paying for F ($700 difference per person) however for a short overnight transatlantic like this, not sure how worth it it would be. I've already been to the Chelsea lounge at JFK anyway.

Lastly, as an EXP flying on a flagship itinerary, I will have access to the Soho lounge (if we remain in J) correct? Will I get to take a guest with me?
And we'd be connecting in LHR, so if we remain in J, what's the best lounge I could access as an OWE with a guest? What if we do end up in F, what lounge can we access during our connection at LHR?

There are tons of threads out there with varying opinions on both AA and BA J and F.

I personally would not waste a SWU on an upgrade to F for a 6 hr. JFK-LHR flight.

At JFK yes you can use Soho + 1 guest if you're in business. If you're in F then you can access Chelsea. At LHR if you're connecting flight is from T5 then you can use the Galleries F lounge (business) or the Concorde Room (first). If your connecting flight is from T3 then you can use any of the T3 lounges including CX, QF, BA, AA.
