I'm booked LHR-ZRH-DXB-ZRH-LHR, with a long layover in ZRH on the way back to London. First time flying SWISS long haul (I've done LHR-ZRH in business before), doesn't seem to be an option to upgrade to F online in my fare at the moment.

You could try to arrange a lounge meeting with a gold member who can, as already suggested, guest you into the lounge.
Upgrading to F and then going to the Gold/SEN-Lounge would be a bit of a waste, as you also access the FCL then.

I had a LX flight this year in P and it wouldn't let me upgrade to F online. However, when I asked at check-in, they were able to do it for me. If you want an upgrade, by all means ask if they have a free spot when you check in.
